  • Oh, I’m the Q??? … and what is an EMOM?

    On Tuesday, I received a call from Boo Boo asking me about the upcoming Q I was leading at Popeye’s and letting me know he was on IR and unable to run and asking about the plan.

    I let Boo Boo know I would commit to little to know running and looked forward to seeing him.

    Let’s stretch

    At the age of 60, I really appreciate a good stretch both before and after our workouts.

    Downward Stretch SLOWLY and GENTLY extend the stretch with each exhale.

    Abe Vigoda x10, Grass Grabbers x10, Imperial Walkers x10, Arm Circles with Thumbs up x5 small, x5 medium and x5 large, Arm Circles with Thumbs down x5 small, x5 medium and x5 large, closed out with some lunge stretching looking over our back shoulder.

    The Thang ~ 3 Segments

    The Q came bearing gifts… 20# Ruck Plate, 30# Ruck Plate and 40# weighted vest

    1st segment ~ Pax 1 is the timer with a lap around the water (approx 400 meters), Pax 2 30# Curls, Pax 3 40# calf raises, Pax 4 Bear crawls low and slow keeping shins & back parallel to the ground, Pax 5 Sit ups with 20# plate on chest…. Rotate so each person got each of the 5 stations.

    2nd segment ~ Pax 1 is the timer with a lap around the water (approx 400 meters), Pax 2 30# Overhead presses, Pax 3 40# step ups , Pax 4 Reverse Lunges, Pax 5 Forward Lunges with 20# plate overhead…. Rotate so each person got each of the 5 stations.

    3rd Segment ~ EMOM Hokie Style!!! Some of the Pax told the Q they believe EMOM is one minute of exercise followed by one minute of rest. This Q stated there is plenty of time to rest when your dead 😉 Instead our EMOM was one exercise after another after another after another switching every minute…. Push ups, Lunges, More Push Ups, Bobby Hurley’s, Plyometric Push ups (accelerate on the up and get hands off the ground… clap if you can), Plank, Nolan Ryan’s R, Squats, Nolan Ryan’s L, Chair position

  • Renaissance 5… or was that 6

    Warm up

    As the sun rose on a glorious morning after the completion of Run Ranger Run, we started with easy stretching as about 1/2 the group was out late last night with the final RRR run and sushi. Our stretching included legs together and leaning over SLOWLY, extended our stretch with each exhale, followed by Abe Vigoda x10, Grass Grabbers x10, Imperial Walkers x10, Arm Circles x10 forward and then x10 backward, and finally a lunge stretch.

    The Thang

    FracSac, Belloq, Catfish, Tool and yours truly started with a slow jaunt around NOMA followed by

    50 Burpess, then another loop around NOMA.

    100 push ups, then another loop around NOMA.

    150 Lunges, then another loop around only 1/2 around NOMA… stop in the back for…. incoming Pauly D …. and …

    200 squats followed with 5 MINUTES of Sunday Mornings (10 air presses while in people’s chair position, 5 donkey kicks up NOMA wall, then one balls to the wall and press = a Sunday Morning) now rinse and repeat for 5 minutes

    The Cool down Stretch

    We returned to the flag and did 5 minutes of stretching lead by Belloq.

    We closed lifting up our injured F3 brothers and those battling cancer and other illnesses along with announcements including read your F3 e-mail 😉

    Coffeetria

    100% attendance of the original 5. Pauly D stayed in City Park to get the rest of his Sunday morning exercise completed.

    Warm Up

    After a brief welcome and disclaimer and pointing out two FNG’s we moseyed over the great lawn for 15 SSH (some jeering the Q was already winded and thus we stopped), 10 Arm Cirlces and 10 Abe Vigoda’s we the explained today’s 6oth birthday celebration.

    The celebration of 60

    We divided into 6 groups (Four groups of 4 and two groups of 5) and established 6 starting positions around the great lawn (the 4 corners and the two “midfields”). Each group would perform 10 reps at each station for a total of 60 reps in each round.

    After each round, the fittest of the fit would run to Café du Monde and then to the Peristyle Pavilion where Catfish would lead them in 60 reps of his cardio intensity choice while waiting on the six.

    We the returned to our starting points at the great lawn to start the next round.

    Round one ~ Burpess

    Round two ~ Lunges ( 2 is one)

    Round three ~ Imperial Walkers (2 is one)

    Round four ~ Merkins (Hand Release)

    Round five ~ Plank Jacks (4 count)

    Round six ~ was performed while staying under the Peristyle Pavilion as we were running tight on our 60 minute time cap.

    Countarama, Name-o-rama, naming two FNG’s (Hokie’s son-in-law from DC is Beardo and Hokie’s brother from PA is CoatTails), announcements and prayer intentions.

    Gratitude

    I am humbled to be able to call my F3 NOLA guys my brothers in Christ and friends. I am also appreciative of Catfish moving his Muscleship Q to Mothership and Co-Qing this 60th birthday celebration. To each of you, please know I am honored to be in your presence and have you pushing me to grow physically and spiritually. To each of you, RESPECT RESPECT to you!

  • Wally Run AFTER the train passes

    As 0530 approached, so did a train… at the recommendation of War Eagle we moseyed to the track to run loops (1/2 mile) until the train passed in case any Pax were caught by the train.

    After two loops, the train passed, and FracSac was stuck behind the train, so great call War Eagle!

    We then proceeded on the regular Wally Run route and finished with another loop of the track for an additional 3.51 miles.

  • Hokie in for Dark Wing Duck

    On Tuesday, I received a call from Dark Wing Duck with a request to switch Q’s and I readily agreed.

    With the forecast of rain, only 4 Pax set their alarms to come out and join us at Popeyes.

    We started at the clock

    0.0 miles – Stretch
    0.2 miles – burpees at 1st exercise area
    0.4 miles – dips at the dog park
    0.7 miles – lunges at playground
    0.9 miles – imperial at workout area by Napoleon
    1.0 miles – bear crawled

    back to workout area for step ups and inverted rows/pull ups


    1.2 miles – merkins at shelter 8
    1.4 miles – plank jacks at parking lot

    ran around the pond


    1.5 miles – squats at clock

    finished with a little Mary of wife pleasers, flutter kicks, penguins & reverse crunches

    We closed letting everyone know about the exciting Mothership/Muscleship joint competition beat down for this Saturday 11/02 & F2 event coming up the following Fri 11/08.

  • Renaissance for the recovery – Focus on Form not Reps!

    Post Half Marathon & GoRuck

    3 Pax gathered on the morning after several Pax ran the Half Marathon and 3 Pax did the GoRuck Light.

    Catfish did both the Half Marathon & the GoRuck Light and wisely chose to hand off this morning’s Q.

    After welcoming Dax to his 1st Renaissance and congratulations were extolled upon Fracsac for his half marathon we moseyed to start our 1st loop of the City Park NOMA entrance and BLIMPS after each loop.

    Ran a loop and did one minute of Burpees

    Ran a loop and did one minute of Lunges

    Ran a loop and did one minute of Imperial Walkers

    Ran a loop and did one minute of Merkins

    Ran a loop and did one minute of alternating Peter Parker’s and Parker Peters

    Ran our final loop and did one minute of low slow squats

    We then moseyed to the back of NOMA and introduced Dax to a deconstructed Sunday Morning (Chair position with 10 air presses, 5 mile kicks, balls to the wall and one hand press) in honor of Gideon and finished with one minute of Sunday Mornings.

    We closed with count, name-o-Rama and COT mentioning F2 event on 11.08.19 thanks to El Wire and lifting up prayers of gratitude for F3, half marathon success and GoRuck completion.

    This humbled member was grateful for the day to focus on form and Saunder 3.0 miles as your Q.

    F3 Renaissance with a 610 Feel

    Short and sweet…. we met in front of NOMA and proceeded to the practice track stopping every 6 minutes for 10 Merkins. 60 Merkins later we were at the back of NOMA for Sunday Mornings (chair position with 10 air presses, 5 mule kicks, 1 balls to the wall with a Derkin/hand press…. repeat for 5 minutes). Close with COT lifting up Da Parish & Bellhop’s family and onto Coffeeteria at Café Navarre

    Introduction to USMC Joey Bovia

    Sgt. Joseph “Joey” Bovia, USMC, was a native of Metairie, Louisiana.  He served in the Marine Corps for six years.  Sgt. Bovia volunteered for two deployments to Iraq and his last deployment to Afghanistan.  He was the leader of a combat engineering platoon and was building an outpost to protect an elementary school in Helmand Province, Afghanistan, when his unit was attacked by insurgents.  Sgt.  Bovia was killed in action on August 31, 2010, in the name of freedom and protection.  

    On August 31, 2019, 10 men of F3 (including FNG Complicated) converged at Muscleship to pay tribute to this hometown hero through a workout, on the 9th anniversary of his sacrifice, created by Sgt. Bovia’s fellow Marines. Sgt. Bovia’s mom was notified of the F3 tribute and she sent her deepest gratitude to the men of F3.  Sgt. Bovia’s mom was assured Joey’s sacrifice would not be forgotten. She expressed her greatest fear is people forgetting Joey.

    Warm up

    After an introduction to USMC Joey Bovia, we left the flag and took a slow mosey over to The Foundry to warm up.

    Once there, Hokie Pokey solicited assistance from @SOGO for Warm Ups as SOGO has not held his VQ yet.

    31 SSH, 8 Merkins, 8 Hill Billies and 8 Arm Circles Forward and Backward for the Warm up

    The Tribute ~ 8 stations 31 reps “plus bonus burpees ;-)” in teams of 2 split between 5 stations and then rotating through the 8 stations

    • Hand Release Merkins
    • Low Slow Squats
    • Pull ups with FULL extension at bottom
    • Alabama Ass Kickers
    • Floyd Mayweathers
    • Dips ensuring you get DEEP into the dip
    • Lunges (stepping way out front and getting the back knee down)
    • Mule Kicks (possibly being renamed Sunday Mornings)
    • PLUS we started and ended with 5 burpees and 3 burpees at each transition … 7 transitions x 3 = 21 +5 +5 = 31

    There was leftover time so we added some bonuses of planks while our partner ran to the track and back. We concluded by moseying back to the fountain in front of NOMA for step ups and then closing with a circle of 8 minutes of Mary

    We closed with our Circle of Trust and once again lifting up RED (Remembering Everyone Deployed) and giving special thanks to those that gave the ultimate sacrifice. We also lifted up @Bell Hop and @Rudy’s Dad and all those dealing with cancer! We also lifted up all those dealing with Hurricane Dorian and those traveling this weekend.

    We also welcomed our FNG, Steven Arthur with the F3 name of Complicated which is way to complicated for me to explain here.

    As always, I thank my F3 brothers for the opportunity to push myself and hopefully aid in each of you pushing yourselves through my attempt to challenge you at your fitness level while still being able to Q.

    What Warmup

    After watching FracSac come in hot at 05:59:59 yours truly greeted the group/disclaimer and invited them to mosey to The Foundry

    The Thang ~ Parts 1-3 and then Part 4

    Upon arriving at The Foundry, I informed our guests that Sunday Renaissance visits typically involve two stops… The Foundry and The Track

    At the 1st stop we would end up doing three rounds with 5 stations

    Round 1 ~ Station 1 is the timer. The 1st Pax will run from the Foundry to the paved path (1 mile loop) do 10 burpees and return. Stations 2 – 5, Hanging from Monkey Bars, Dips at parallel bars, box jumps over under the covered area (3 heights to choose from), and big boy sit ups

    Round 2 ~ Station 1 is the timer and like round 1 and 3 will run from the Foundry to the paved path (1 mile loop) do 10 burpees and return. Stations 2 – 5 were, Merkins, Al Gore Tree huggers, dips from bench and 180* squat jumps.

    Round 3 ~ Station 1 is the timer and like rounds 1 and 2 will run from the Foundry to the paved path (1 mile loop) do 10 burpees and return. Stations 2-5 were row ups (pulling one’s self up to parallel bars), Burpees (there “may” have been some grousing heard insinuating Q did not realize he duplicated burpee stations), snake jumps (lateral ski jumping over the snake like balance beam), and planks.

    Part 4 ~ We Moseyed to the Practice track where we started with 10 more burpees and then ran backwards 100 meters and enjoyed more burpees (just 10). Yours truly then got arguably over zealous with a 100 meter lunge segment…. we aborted around 50 – 60 meters to Mosey back to the Flag with a “Circle the Six at the Bridge” and then continue on to the flag.

    COT

    We lifted up Bell Hop, as is the custom at almost every AO, along with all others dealing with medical struggles and Cancer (Rudy’s Dad, Angie’s lists Mom).

    Coffeteria

    100% attendance where two breakfast “bowls” were ordered by Catfish & Da Parish (one in the know with a. grilled biscuit and a “new visitor” to Cafe Navarre who ordered toast).

    Nutrition plans & diets and IF discussions were enjoyed by all

    Warm Up

    Started with lunges… knee low to ground and hands stretching up over head, gentle backwards run and cossacks

    The Thang

    Run out of parking lot and go right to running path

    1. Stop at .2 mile mark(across from Shelter #5) for another stretch… hands to ground, feet flat, walk hands out and do a Merkin. Slowly walk hands back to feet. There was some debate as to whether this stretches hamstrings, back or both depending on your age and flexibility ;-)… then Slow “Deconstructed” Big Boy Sit Ups 4 count x 19
    2. Continue on path to Dog Park (.4 mile mark) circling back for the six before “Deconstructed” Dips 4 count x 19
    3. Continue on path to playground (.6 mile mark) circling back for the six before Slow “Deconstructed” Merkins 4 count with hand releases at bottom x 19
    4. Continue down path to exercise area along W Napolean (1.0 Mile Mark) circling back for the six before
    • Scapular Pull ups with full arm extension AMRAP
    • Burpees AMRAP
    • Pull ups with full arm ur extension x 10 as timer
    • Squats low n hold as long as possible

    5. Continue top Shelter #8 on Right (1.2 mile mark) circling back for the six before Shoulder Taps x 19

    6. Continue to Fountain (1.5 mile mark) for Box Jumps or Step Ups x AMRAP before the clock would strike 6:13 and we would then …


    7. Continue to Flag (1.7 mile mark)
