  • The Cindy Crawford – from High Rise

    On a lovely humid warm morning the brace men of F3 arrived for my first official Q in quite a while as I had been nursing a mild injury. I was limiting my F3 attendance to avoid further injury but I also had planned on this particular beatdown as a way to test out my injury and also push the men of F3 as we are all prone to do. Disclaimer was given and off we went.

    Warm up: Mosey around part of the track while performing high knees, butt kicks, and karaoke while on our way to The Foundry.

    Tha Thang: As everyone gathered at The Foundry I explained the workout for today. 30 minutes AMRAP of a full body exercise routine: 5 pullups, 10 merkins, 15 squats, 20 LBCs (1 is 1), and 25 calf raises. Thanks to the Exicon for helping me find this routine called the Cindy Crawford.

    After 30 minutes we moseyed back down Roosevelt Mall to the flag where we cooled down with some stretching.It was a pleasure as always to lead the men of F3 and I was glad to report that no further aggravation of nagging injury occurred.

  • Ah, ha, ha, ha, Stayin’ Alive – from Vagabond

    Ten pax circled up for disclaimer and welcome and went to rock pile for stretching, warmup and a few intro burpees. Each grabbed a one-handed rock and proceeded to the football field where YHC has set out lighted markers at 20 yard markers.

    Thang: 4 exercises at each marker, 20 reps, declining by 2 to 12 reps
    – single hand cross body rock snatches (looks like you’re discoing to Stayin’ Alive, hence the singing by certain pax during that part) full count of reps in each direction L/R
    – bonnie blairs
    – merkin with opposite toe-tap
    – big bois
    – at last marker on return run in reverse to the start
    – plank up for the six, then next rotation

    Finished with ring of fire: boat with American hammer a few times around circle

  • Rock City meets Margarita on the Rucks – from Triple Shift

    As 10 HIMs are preparing for the GrowRuck Alamo on April 9-11th, we had to put some work in with weights. As expected, the football field was wet with dew and the weather was unseasonably warm at 5:30 am. Here is the link to the explainer video!

    Those men at F3 Alamo are killing it with their high quality explainer videos and exercises! In short, it was a suck fest performing rock rows, rockees (burpee with rock), flutter kicks, brickyard man makers, squats and then out 50 yards and back and rinse and repeat for 45 minutes. We had to modify it since your QIC was the only one with a ruck. Anyway, truly humbled by the men that yielded themselves to my leadership this morning. Ended in a prayer of gratitude and request to be growing in our leadership.

  • Happy Pi Day – from Fracsac

    5 Pax made a choice to take the DRP on their journey to get right and posted to the Renaissance after springing forward an hour and losing some sleep. With a couple shovel flags planted, disclaimer was given, then:

    Mosey to the steps of NOMA and face the bacon:

    Time to get down to business:

    EMOM 10 Burpees x 5 minutes

    Mosey to tree line for more burpee fun:

    Starting at 1st tree, bear crawl to next tree and complete 5 burpees. Rinse and repeat x 10.

    Note: that’s 100 burpees before 7 am!

    Mosey back to fountain for dips and merks. 1 dip at fountain, run up to steps bunny hopping lower 3 and do 1 merkin at 1st of 8 steps.
    2 dips, 2 merkins on 2nd step
    3 dips, 3 merkins on 3rd step
    Rinse and repeat up to 8th step

    Mosey to back of NOMA for Sunday Mornings! All Pax did at least 6.

  • Rucking Renny (Renaissance 2021-03-07) – from Catfish

    Post-ruck Renny with 11 PAX.

    Started facing the bacon and burst out the gate with 8-count bodybuilders. Went to top of stairs for deep-sea divers. On to sixes for leg lifts, hello dollies, and freddy mercurys. On feet for 5 mins of EMOM burpees (10 burpees per min)

    Back on feet for Imperian squat walkers. Circled in the road for jack webbs (to 13). On feet for an Al Gore / jump squat ring of fire (2 rounds).

    To the fountain for dips, right leg power ups, derkins, left leg power ups, irkins. Moved back to steps area for calf raises.

    Back of museum for Sunday Mornings (min 5 rounds).

    Back to front of museum for Peter Parker Peters, Dr. Ws, then 5 OYO burpees to finish.

  • Mobility is required for Momentum – from Triple Shift

    Noun – Mobility – the ability to move freely and easily

    With the passage of time, things always tend to fall into a rut or ravine…depending on how bad it gets. Because we focus so much of our time on getting physically stronger to accelerate our health, we forget that regular maintenance should always be included in that formula for peak performance. As I have been battling a nagging achilles injury for over six (6) months, it’s time, to be honest with myself and be intentional about working on my mobility. Now I know you might be thinking out loud, “but we do a stretch at Broga or when we do the Abe Vigodas or grass grabbers in our warm-up.” Well, mobility and flexibility are somewhat related but put simply, flexibility is the ability of a muscle to lengthen and mobility is the ability to control movement through a range of motion.

    WARMUP – I went through a series of slow, methodical movements of squats, butt kicks, hacky sacks, high knees, merkins, etc.

    THANG – I focused mainly on mobility exercises for the Wrists/Hands, Shoulders, and Hips. I led the PAX through the instructional videos and mobility diagrams found at GMB Fitness.

    COT – I closed with a prayer of gratitude and that God would provide peace for those who are suffering and encouragement for those who are leading (that’s all of us if you didn’t know by now). In the COT, I shared a wonderful poem from Red Turtle titled ‘The Last Stop’ from F3 St. Louis. Enjoy!

    Pax of 8 started the workout in 35 degrees and at 6:35 as half the Pax were running back to the flags from their 5:30 pre-workout ruck.
    We warmed up with the following exercises IC:

     Arm Circles Back x 10
     Mountain Climbers x 20
    The Pax rucked up and starting Rucking at a fast pace on the jogging path towards Vintage. Along the way to West Esplanade and back totaling 2.92 miles, we halted at about every 5 minutes and the did following exercises:
     Squats – 21 Reps
     Front squat presses – 21 Reps
     Merks – 21 Reps
     Overhead Lunge – 21 Reps
     Squats – 21 Reps
     Front squat presses – 21 Reps

  • Go West and Burpee – from Fracsac

    6 Pax made a choice to take the DRP on their journey to get right and posted at the new site of the Whoopie View, aka Westward Ho, located at Lake Town where Williams Blvd ends. It was a chilly 43 degrees, but dry. With shovel flags planted, disclaimer was given, then:

    Warmup with 1/2 mile mosey followed by:

    YHC stated he committed to a Burpee Free February, to which he received looks of doubt. That’s when YHC stated he misspoke, and corrected it with Free Burpee February: all burpees in February are free!

    Mosey a little closer to the point for DirtyMacDeuce: 4 sets of 3 x 12 rep exercises (legs arms and core)

    Round 1: Merkins, big boi sit-ups, Bobby Hurleys

    Run a lap, staying left, around the circle

    Mosey back toward the flag, stopping at each shelter for 10 burpees OYO at each shelter, 3 stops in all.

    • There’s lots of visibility at this location, and that will hopefully lead to growth from sad clowns in the region.
