  • Get out of bed sleepy head!

    Whenever I sign up to Q or when someone signs me up to Q (Fracsac, Hawgcycle, Tool, et. al., there is always a nervous energy that starts to build up until the morning of the beatdown. I’m not exactly sure what causes that. Maybe its leading the PAX, maybe its the unspoken expectations of a great workout, maybe its the work that will be required, or maybe its the bean burrito I ate the night before. Well, whatever it is, the date on the calendar doesn’t move no matter what happens the day before. I can’t let my F3 brothers down!

    DISCLAIMER AND WARM UP

    Arrive at the virtual flag in front of NOMA, give the disclaimer and then take off to the coupon pile by Tad Gormley. Man, that is far! Maybe we can move the AO to the baby foundry to be more centrally located to the coupons, but I digress. We arrive at the coupon pile and break the pax up into groups of three (3). 2 pax members grab one coupon each and the other pax member grabs two coupons as we head to the field next to Roosevelt mall. Circle up for a warmup of 20 SSH, 20 Hacky Sacks, 20 High Knees and 20 Butt Kicks, and 20 J-Lows all IC.

    THE THANG

    Line up in groups of three facing the sidewalk of Roosevelt Mall and perform the following exercises.

    PAX 1 (Timer) – Farmers carry two coupons to the sidewalk and back (25 yards). PAX 2 – Burpee broad jump three (3) times out and three (3) times back. PAX 3 – Thrusters with coupon. 2 rounds

    PAX 1 (Timer) – Farmers carry two coupons to the sidewalk and back (25 yards). PAX 2 – Lunge walk with coupon overhead five (5) times out and five times (5) back. PAX 3 – WW2 situps with coupon. 2 rounds

    PAX 1 (Timer) – Farmers carry two coupons to the sidewalk and back (25 yards). PAX 2 – Side lunge with coupon five (5) times out and five times (5) back. PAX 3 – Sundial – plank walk in a circle with feet on a coupon. 2 rounds

    THANG TWO (2)

    Absolution x 10 IC, Angle Grinder x 10 IC and A.L.A.R.M. (Shoulder press, lunge, LBC, run to the sidewalk and back, and mountain climbers all with a coupon.

    Put the coupons back, headed back to the virtual flag and was incensed that the Mothership crew was tresspassing and, of course, mumblechatter ensued :-). With a few minutes left, we do some mobility to cool down.

  • What I Like

    With RevSox on the IL and a number of regulars “preparing” for the H8!, I figured we might have some low numbers and that maybe it would be a good time to do an impromptu Q school at Popeyes. We are going to need some more Qs with RevSox out for the time being.

    The Disclaimer

    I gave the disclaimer with a little extra explanation of what F3 is and why it is different. The mission of F3 is to plant, grow, and serve small workout groups for men for the invigoration of male community leadership. There are other workout groups on the city, but not counting FIA, these workout groups are led by the same people each time. F3, not only provides us with a good workout, but it also gives us the opportunity to hone our leadership skills. If you are not stepping up to Q, you are missing out on the most important aspect of F3. I love the fact that F3 is organized to be a community of leaders. Every man not only has the opportunity, but is expected to provide leadership for the group. This benefits the entire group. At the most basic level, it gives us a variety of workouts that improves, helping to accelerate our fitness. On a higher level it teaches us how to operate in a community, it helps us to learn how to support one another, it teaches us what works and doesn’t work, etc.

    When you Q, you have to create a plan and execute it. You have to prepare for different situations. You have to effectively communicate your vision to a group of men and have them carry it out. You have to learn to be efficient. You have to motivate and encourage. You have to teach. You have to lead by example. You may just think of it as leading a workout, but if you do it correctly there are a number of skills involved that translate to the most important areas of your life.

    The Warm-up

    Counting is an important skill. We use a standard that helps us to communicate effectively. This makes the workout more efficient. Make sure you have memorized the following:

    • Next exercise is…..the ___________
    • Starting position…..move
    • In-cadence…..exercise

    There are several different types of cadences you can use. Make sure you think through them and choose the one that will be most effective for the exercises you are doing. Make sure you count at an appropriate tempo. You want to make sure you don’t leave others behind. You also want to make sure it supports what you are trying to accomplish with the exercise. In the Warm-up, make sure you touch all of the different muscle groups you will be using. Dynamic stretches are good after the body has warmed. I like to alternate exercise in a standing position and in a plank position to make the pax get up and down.

    The Thang

    The difficulty of Qing a workout is to plan for a variety of physical fitness and abilities. This is the F3 motto: Leave no man behind, but leave no man where you found him. This is difficult and it means that you, and other pax members, are paying attention.

    Mosey to the wall for a Red Hot Chili Pepper. I remember how hard this was when I did it for the first time. It has to be hard. It has to be challenging. Is it ok if guys can’t do it? Of course. They can modify. Make the workout so that you are pushing the fittest guys. Others can modify as needed. If you see a lot of people modifying or just all out quitting, encourage them to keep going by providing them with ways to modify.

    The Skinny

    The above account is mostly true. It is certainly true that the 6 men named in this backblast all posted at Popeyes and we all led different exercises. Who led which exercises and how many reps did they lead – who knows? But I do know that everyone did a good job of leading and I see some hard-core beatdowns at Popeyes from this group of men in the near future.

  • 21 – Blackjack Baby!

    So I googled “blackjack quotes” and the following was the first one that appeared.

    “I like to play Blackjack. I am not addicted to gambling. I am addicted to sitting in a semi circle. ” Modify as needed – “I like the count-off and name-o-rama and intentions. I am not addicted to F3. I am addicted to the COT and standing in a circle.”

    The Lakeview clown car pulled up to the front of the museum with just a few minutes to spare this morning. After a quick disclaimer, the PAX moseyed for a warm-up run around the Museum and settled back on the grass in front of the lake for warm-ups as follows:

    SSH x 21, Windmills x 21, Peter Parkers x 21, Nolan Ryan x 21 (R & L), Merkins x 21 (this was input from youngest son last night when planning Q) and finish warm-up with some self love for one minute.

    Thang 1 – searched the F3 lexicon last night and stumbled across the “Blackjack” – we moseyed back to the area by the Muscleship flag, look up and see the Mothership PAX approaching/crossing the railroad tracks – like a scene from West Side Story, Romeo & Juliet, or possibly Revenge of the Nerds, a battle seemed imminent. Some mumblechatter ensued between the PAX and the Mothership PAX proceed to greet us with monkey humpers, but the Muscleship PAX cannot be distracted and remained focused on the beatdown and the F3 task at hand. Blackjacks – similar to 11’s, but better – ie. 21’s. Start with one Merkin, run three trees, then 20 LBC’s. Continue 21’s until 20 merkins and 1 LBC. The PAX powered through the end for the last 20 merkins. Apologies to Chips for not providing clearer instructions to the PAX. You may have done a few more LBC’s but your abs will be thanking you tomorrow.

    Thang 2 – continuing with the “21” theme we moseyed to the neutral ground in front of NOMA and lined up in single file line facing the museum for some 21’s. SSH x 5 in cadence. SSH 6-21 done in silence and PAX to stop at 21. Abacus, the Q, lost count and did one too many. No penalty burpees.

    Thang 3 – son Joel suggested toe-taps, aka Rocky Balboa’s. So the PAX did 100 Rocky Balboa’s on neutral ground by NOMA. 20 second rest then another 100 Rocky Balboa’s.

    Thang 4 – sensing the PAX shoulders were still steaming from the 21’s, we altered the Q’s plan and moseyed to the deck in front of the lake by NOMA. Time for some leg work. “Aiken legs” done in succession with no rest – Squats x 21, Lunges x 21, Box jumps/step-ups x 21, and Monkey Humpers x 21. 20 count recovery. Rinse and repeat a second time. The Q did not want the legs to miss out on the work-out.

    Thang 5 – short mosey back to the flag for the “Bear Crawl Ring of Fire” – circle up near flag and bear crawl in counter-clockwise motion. Upon direction from Q, stop and do 10 merkins. Resume bear crawl again. 10 additional merkins. Close out the last few minutes with some flutter kicks x 21 and warrior one stretch poses.

    Circle-up for count-off, name-o-rama, announcements, and intentions. Thanks to Kenner-Brah for reminding the 10 PAX of the importance of thankfulness and gratitude. Well said. Weather was perfect this morning, with sunrise over the lake by NOMA, slight breeze. Soon enough we will be working out in the “dog days” of summer. Thankful for the support and opportunity to lead the PAX this morning.

  • Splish Splash And Over The Hills We Go

    YHC was excited for his second trip and first Q at the newly established AO Popeyes (Lafreniere Park) and had a decided on a nice plan to use the hills that are nicely spread out to get some miles in for RRR.  Quick disclaimer was given and we moseyed a bit for the warm up.

    The Thang

    11’s were going to be the theme of the day but with the heavy rain over night the ground was to say the least damp and the standing water/puddles quickly became the theme of the day.  7 Pax strong trudge up and over hills and through the occasional puddle.  Utilizing four hills that are spread out on the parks grounds we set out for 2 rounds of 11’s.

    Round 1

    10 Burpess at the base of hill one, up and over the hill and 1 LBC at the base of the hill.  Run to the base of hill 2; 9 Burpees at the base up and over the hill and 2 LBCS at the base of the hill.  Move onto hills 3 and 4 using then circle back through the hills until the 11’s were complete.  This was not as confusing at it seems and thankfully Rudy was not there to ask questions or confuse the Pax.  The Pax took my simple and clear directions “You will not run up and over any hill two times in a row” and the 11’s were completed at the base of the 4 hill.

    Round 2

    10 Jack Webs at the base of hill one, up and over the hill and 1 Squat Jump at the base of the hill.  Follow the same hill patter as in round 1.

    Quick check of the time and still time for one circuit of exercises on the gym equipment.

    Time is running low so back to the flag for a 20 Russian Twists to close things out.

  • King Kong Escaped Audubon and Found His Way to Rock City

    Filled with excitement, YHC grabbed his passport this morning and went on a Metry field trip to Q his very first Rock City. YHC got to the AO about 15 minutes early and spotted Kuch, YourMomandDem, High Rise, and Abacus getting a head start by running a lap around the park to get some miles for the Run Ranger Run. T-claps for that!!! 22 strong Pax showed up on a cool, dry, windy Monday. YHC gave his standard disclaimer and told the Pax to mosey to the rocks, to pick up a decent size rock and mosey straight to the middle of the football field. Mumblechatter from Rudy telling YHC that Metry folks don’t lift up the rocks before warm-ups. Well… too bad. Off went the Pax.

    Pax lined up in the middle of the football field with their rocks facing the field goal. Pax did the following exercises in the following sequences without stopping except in the middle of the workout where Mahatma gave us a 20 count.

    Moseyed toward the field goal and performed 10 slow merkins IC.

    Moseyed back to the middle to the rocks and performed 10 manmakers OYO.

    Moseyed toward the other field goal and performed 20 plankjacks IC.

    Ran back to the middle and performed 15 low slow squats with the rock IC.

    Ran back toward the field goal and did 10 Cat Wine Mixer IC.

    Ran back to the middle and performed 15 thrusters OYO.

    Jogged toward the other field goal and did 20 Peter Parker IC.

    Jogged back to the middle and did 15 rows IC

    Jogged to the field goal and did 10 genuflects IC x 2 (10 on each leg).

    Moseyed back to the middle and muscled up another 10 manmakers OYO.

    Moseyed toward the other field goal and did 20 Parker Peter IC.

    Moseyed back to the middle and did 20 chest press IC. (With a serious tone, Mahatma said to the Q “lets do 100 of these,” and YHC knew that was not going to happen.)

    Ran to the field goal and did 15 lunges IC.

    Ran back toward the middle and muscled up another 15 thrusters OYO.

    Ran to the other field goal and lined up by the goal posts and bear crawled back to the middle and ended with last 10 manmakers OYO.

    To sum up the workout, Pax did 20 merkins, 30 manmakers, 30 thrusters, 40 plank jacks, 40 Peter Parkers, 40 Parker Peters, 15 low slow squats with the rock, 30 rows, 40 chest presses, 10 Cat. Wine Mixers, 20 Genuflects, 30 lunges, and about 1.6 miles of running in between.

  • Get Your Kicks On Route 66

    The notice came in late Tuesday evening on Mummblechatter that a Q was needed for the newest AO — Popeye’s. YHC graciously volunteered for the opportunity to lead the PAX. The forcast late Tuesday said there was a 70% chance of rain. What do they know? Fear of the flu had some Sad Clowns bailing out on the fun before it even began. YHC thought what a solo workout would look like–not expecting 7 PAX to post this fine morning.

    Lafreniere Park is an endless opportunity for fun. Thoughts of the hills, the running track, and the workout equipment all raced through YHC head on the ride over. “Maybe 11s over the hills” “Maybe a run around the track” “Maybe some fun on the monkey bars” and if it rains “Maybe a full workout under the gazebo.” The conclusion…who am I kidding…let’s make this up as we go.

  • NO Spartacus For You

    We were fortunate it started to rain harder as 16 men gathered around the SF and one, Abacus, was running the track. (I’m missing one name. Let me know who and I’ll update this BB) DISCLAIMER and let’s mosey.  There was a lot of disappointment we weren’t doing Spartacus, but the pax were pleasantly surprise with what was in store. We found a nice, wet grassy field for the warmup:

    Let’s mosey 200m and back. Rinse and repeat with 15 reps and 400m run.  Rinse and repeat with 10 reps and 400m run.  Next is the  Merkin Circle.  Three pax at a time would run to outdoor gym and do 10 pull-ups each. While they were at the pull-up bar, one pax in the circle would do 5 merkins, then the next guy, etc… When all pax did their 10 pull-ups, we did one more round of the above, without the run.

  • Muscle-Ship or is it Block City?

    With my knee giving me some issues this week and on the schedule to Q the mother ship I had to make an audible and Hawg was happy to swap AO’s for the opportunity to throw down a run heavy beatdown on the Mothership to rival Rudy’s beatdown the prior week. I planted Tools creation in the ground that is the Muscleship Shovel Flag and gave my usual disclaimer. Let’s Mosey. One lap around the museum.

  • The Muscleship Launch

    The Muscleship blasted off in solid fashion this Saturday, thanks in part to the 16 PAX flight crew that hopped on board for the maiden voyage.  This new workout and AO was strategically engineered to accomodate the every growing number of men eager to start their Saturdays with a F3 beatdown.  Several guys got in some RRR miles before blast off…T-claps!  As the clock approached 6:30, it was good to see several reguklars trickle in and a few koters to boot.  After a brief description of what was in store, and of course the disclaimer, we made our way over to the front of NOMA to get started.

    Warmup Part 1: IWx20, WMx20, LSSx20, SSAC (Sixty Second Arm Circles, from the F3 website…T-plank Left ACx15, LBCx15, T-plank Right ACx15), capped off with IPSWx20.  In the middle of this we noticed The Mothership trying to invade our territory in the nearby field so we upped the volume on cadence in an effort to claim dominance.  Before departing, YHC asked the PAX to start thinking of some good jokes, hoping Bogey would be the star of the show.      

    Warmup Part 2:   Short mosey to the banks of The Big Lake for some Planking and Merkins.  We lined up all holding a high plank, then 5 Merkins, then a joke, then 4 Merkins, joke, 3 Merkins, joke, 2 Merkins….at this point The Mothership did a fly by so our last joke was centered around them, then 1 last Merkin.   

    Foundry:  Short mosey to The Foundry where YHC realized the PAX was too large for plan A so we settled for Plan B:  Split up with group #1 doing 3 rounds of PIMPS (timer) near the pull-up bars and group #2 doing BLIMPS AMRAP in the grass.  Flip flop with a “pimp daddy” being chosen in each group to be the timer. Lots of intense stuff here with very little opportunity for small talk.

    Lake-North Side:  Next stop was another stretch of shoreline for Inchworm Burpess x10, joke, x8, joke(s), x6, dirty joke, x4, another dirty joke, x2, maybe a final joke. 

    Lake-South Side:  After a pit stop at the water hydrant to hydrate, we made our way over to the raised ledge along The Big Lake track.  We rotated duties with mutiple PAX running cadence and various counts for LLSUx20, Dipsx20, RLSUx20, Derkins x15…breather….rinse and repeat with the highlight being Bogey and Abacus peforming a duet in tandem. 

    Lelong Drive for Cinco de Cardio:  Here we gatherded for five 1-minute rounds of various cardio-rich exercises which proved to be much more manly than the moseying and frolicking that our counterparts were doing with The Mothership.  We dug deep and did Semi-Circle Mountain Climbers, Rocky Balboas, Partner Plank Slaps, IPSW, and Groiners as the finale. 

    One minute left so back to the flag to call it a morning.  COT, annoucements, prayer, and some admiration for the new steel encased shovel flag that may be worthy of it’s own name.  Also, YHC thanked the PAX for posting and making The Muscleship launch a success.  YHC wasn’t sure what to expect knowing so many of us enjoy and look forward to The Mothership each week and trying to split that up is no easy feat.  The F3 vatican has always encouraged an “addition by division” concept when trying to grow so it was good to see all the PAX on board with that.  YHC also mentioned a workout several years ago where a fellow PAX Q’d with some new exercises and routines, which worked well, and after talked about one of the strengths of F3 is that the group always supports those trying new things, typically with little or no heckling from the peanut gallery.  Thanks to the PAX for pushing hard and helping to make it a good one!

  • RevSox’s Birthday Party

    The news spread slowly at first but soon gained speed and momentum. The beatdown on January 28th was sure to be epic, inspiring, and convoluted with poor instructions. YHC’s birthday Q was coming and the Pax was coming out in numbers to celebrate. F3 Nation arrived in record numbers with men from Kenner, River Ridge, Metairie, Uptown, and Tallahassee to celebrate the birthday of own of their own.

    YHC began the workout with a welcome to his birthday party, the standard disclaimer, and a mosey over to the open grass next to rock pile.

    Warm-Up

    Since YHC was born 36 years ago, YHC gave us a brief trip back to 1983, a year of Pop Culture glory.

    SSH – 36

    Imperial Walkers – 20 in honor of the release of the Return of the Jedi

    Peter Parkers – 20 in honor of the comic debut of Spider-Ham

    Parker Peters – 20 because Spider-Ham hasn’t receive enough love over the last 36 years

    Playing at the Park

    The Pax was invited to go pick up one party favor (a rock) for each guest and head over to the playground for some play. Each Pax member paired up with their best friend as we tackled an exercise rotation that took far too long to explain because YHC did not anticipate numbers swelling above 20. The Pax was stationed by pairs around the playground to workout at their spot while one pair knocked out 10 pull-ups as the timer. The Pax would rotate to the next spot after each set of 10 pull-ups were completed.

    The exercise stations: Pull-ups, Partner Shrugs #1, Partner Shrugs #2, Partner Curls #1, Partner Curls #2, Underdogs, Triceps Ext, Thrusters, Bicycles, Flutterkicks, Burpees, and 8 count body builders.

    Once every pair had hit every station, the Pax grabbed their rocks and headed over to the football field.

    The Suicide

    YHC wanted to relive his old soccer practices from high school, so this required suicides, Rock City style.

    The pax lined up at the end line with their rocks and ran it to 1/4 length of the field, stopped for 15 shoulder presses, and dropped the rock. Then the pax ran back to the end line and returned to grab the rock and take it mid-field for 15 curls and dropped the rock. Then the pax ran back to the end line and returned to grab the rock and take it to 3/4 length of the field, stopped for 15 low slow squats, and dropped the rock. Finally the pax ran back to the end line and returned to grab the rock and take it to the end of the field for 15 bench presses, and ran the rock back to the starting point.

    Ultimate Frisbee

    Since this was YHC’s birthday, he wanted to celebrate with some fun. There is no better F3 fun than Ultimate Frisbee with some merkins thrown in. The Pax split into two teams (shirts vs. skins). The game was standard Ultimate Frisbee rules with the addition of 5 merkins every time there was a turnover and 10 merkins for every score.

    YHC’s team (the shirts) won a close, hard-fought battle with Scantron coming in big with two scores in a 3-2 victory!

    The Close

    The Pax took their rocks back to the pile and moseyed to the flag. TClaps to Left Eye for pushing it to the end so he could get a little extra plank in before the six arrived. This is what F3 is all about, pushing each other each morning in the gloom, so we can be stronger and faster this week than the week before.

    Counted off for a Pax of 24 to set a new Rock City attendance record.

    Name-o-rama, announcements, intentions (keep praying for the Ranger in need, Cheese Fries’ family with the passing of his friend, and the growth of our men), and we came in close for the sweaty ball of man.
