  • Need to Warmup? Burpee!

    6 men posted in a cold windy gloom where a shovel flag marked the spot to start their day off right with the commitment to improve.  The thermometer said 38 degrees, but the wind made that seem much lower.  YHC has not posted that many times at Popeye’s, and the blocked off areas made it even more challenging when coming up with a planned beat down.  But the Pax posted for a reason, and YHC intended to deliver.    

    The clock hit 0530, time to give a disclaimer, then:

    Mosey to the Shelter to find some benches.  There was some mumblechatter about the wall-less shelter really providing a wind breaker….YHC can take sarcasm all day…..

    With the warmup over, mosey to the hill.  There’s only one way to fend off the cold on a day like this….

    COP 1 – Burp Back Mountain

    YHC has pulled this one out at Okwata, which was always a crowd pleaser.  Looking up this hill, it sure looked higher than the levee, which makes it that much more awesome! 

    Partner up!  Pax 1 starts Burpees at the base of the hill.  Pax 2 runs backwards up the hill (quadraphillia) to the top, then run back down x 3.  Flapjack until 100 cumulative Burpees are achieved.

    Once Burpees are complete, both Pax continue with Quadraphillia waiting for the six.

    Now the Pax is really getting warm.

    COP 2 – Burpees and Jump Squats on the Hill

    Keeping the partner theme, Pax 1 starts Burpees at the base of the hill.  Pax 2 Quadraphillia up the hill, completes 5 jump squats and runs back down.  Flapjack until 5 evolutions are complete.

    Finish it off with Catalina Wine Mixers IC x 10 (gotta fit it in)

    COP 3 – Suicides Circuit

    Mosey back toward the flag, stopping at the parking lot.  With 4 lamp posts to take advantage of, completed the following:

    • Sprint to lamp post 2 and back – Merkins IC x 10
    • Sprint to lamp post 3 and back – Lunges IC x 10
    • Sprint to lamp post 4 and back – Low Slow Squats IC x 10

    There is something special about the Sunday morning workouts. Maybe it’s about starting the week off right, or maybe it’s the opportunity to sweat with other dedicated men. Maybe it’s both. Regardless, YHC took the Q at the Renaissance this week to bring back the thing we all love to hate…..The Burpee.
    4 men committed to improving posted with a shovel flag planted in front of NOMA. There was discussions about LSU, Georgia, and Ohio State, but none of that mattered once the clock hit 0600. A brief disclaimer, and then……
    Mosey to the freshly cut grass area, really more of a 10 step mosey…..
    Warmup

    Rinse and Repeat both rounds for a total of 4 rounds, 2 of each.

    Partner 1 starts exercise, partner 2 bunny hop up NOMA steps, 3 Burpees, run back down. Burpees on steps do not count toward the 50 cumulative!

    3 Minutes left, so YHC was going to do a little Mary, until Belloq asked, “No Sunday Mornings?” Silly Q!!! The Renaissance isn’t complete without Sunday Mornings!

  • Classic Muscleship

    12 pax gathered on a perfect Saturday morning after Thanksgiving to burn off all the excess indulgence from earlier in the week.  YHC was volunteered to Q and happily accepted to lead the pax for a Muscleship beatdown. 

    The pax started off with a jog to Wisner and back to the field where the following warmup exercises were performed IC

    • SSH x 20
    • Peter Parkers x 20 
    • Alternating hand to foot touch  x 20,
    • Arm circles x 15 both ways 
    • Windmills x 15

    Next we got into 2 lines and did an Indian run to the Foundry. Once there we paired up at 6 different stations for a Tabata workout of 30 seconds, with a 10 second break between stations. Stations consisted of the following;

    • Pull-ups
    • jump squats
    • snake jumps
    • Dips
    • Shoulder taps
    • Diamond merkins

    Rinse and repeat for 4 total rounds. 

    Next we moseyed back to the field in front of NOMA for “The 300”

    Again all pax partnered up where there were 4 cones spread about 40 yards apart.  At each cone the pax had to perform 75 cumulative reps of the designated exercise.  

    Pax 1 does 10 burpees as a timer while pax 2 does each designated exercise at cone.   When pax 1 finishes his 10 burpees, the pax switch where partner picks up until the 75 cumulative reps are finished. Once finished both pax would bear crawl to the next cone to perform the next set of exercises.. The 4 cones consisted of:

    • Cone 1 – 75 merkins
    • Cone 2 – 75 big boy sit-ups 
    • Cone 3 – 75 Carolina dry docks 
    • Cone 4 – 75 American Hammer 

    With about 8 minutes remaining we circled up for some Mary called out by all the pax.  From memory this included, LBC’s, flutter kicks, dying cockroach, Freddy Mercury, and 1-2 more I’m missing.  

    Finished up with COT for countoff, NOR and intentions followed by Coffeteria.

  • The Freaking Exception (?)

    After reading the email this morning, it occurred to me that I may have forgotten something important last week. It wasn’t my wife’s birthday, remembered that. Thanksgiving? Who could forget it. Black Friday? My coffee at uptown PJ’s only cost an arm and half a leg in celebration of Black Friday, so it wasn’t that. No, YHC may have (allegedly) forgotten (potentially) to post a BB from the Foundry this week. I may have (according to some sources) been mentioned in the weekly email. For this – if it refers to me – I am deeply sorry (allegedly). Regardless, as I have gotten on others before about failing to post a BB, no excuses. Just like it’s better to send a wedding gift six months late than not at all, please allow the following to serve as YHC’s BB from last week.

    On Wednesday, we were joined by 1 FNG and 3 out of towners – Side Effects, Charmin, and Uptown Girl – for out traditional foundry workout, consisting of offensive music, an appropriate amount of mumblechatter, and Tabata. The mumblechatter is because we always forget the rotation halfway through; Tabata is because it’s a rockin good time; and offensive music is required by law as a tribute to Jesus Juice, whose playlists consist mainly of people screaming obscenities over 300 beats per minute.

    But first, on a muggy morning, we did a quick warmup on the track of

    • SSHx20

    • Self love OYO as we walked to the lanes of the track

    From there, the usual: 2 lines, Indian Run to the Foundry.

    When we arrived, 8 stations of Tabata, consisting of

    • Snake Derkins (just a Derkin on the thing we call a snake, not some cool new exercise that involves slithering around while doing merkins. although….)
    • Upright rows 
    • seated dips
    • Squats 
    • Shoulder taps
    • Hanging crunches 
    • Plank + alternating arms up in the air
    • Burpees

    We got 5 rounds in, and Indian ran back to the track for some cyo Mary, including

    • LBC’s
    • Doctor W’s
    • flutter kicks
    • something else

    We moseyed to the flag where we arrived at 6:15 sharp. COT, prayer, and then coffeeteria at PJ’s on Canal. Thanks for coming out. – Kuch

  • My Qs are Impetuous

    Conditions:  70 and light rain

    Our curiosity had us gather near some type of Rock ‘n Roll Series race starting at the Peristyle.  Triple Shift said it started at 6:30. I think he was trying to get a free t-shirt and some post race pastries.  YHC gave a well thought out disclaimer and we headed toward NOMA

    The Thang

    In the aforementioned disclaimer, YHC had warned the pax that we would attempt to get in some miles and that if a pax member was not interested in running miles they could peel off and join the Muscleship.  Apparently the Mothership pax came ready to run.

    • A lot of talk about the blistering 9:30 minute mosey pace we started with. My reputation for speed precedes me.

    • All agreed that the greatness of the football field we used for 10 Rounds of Tyson was well worth the long run to get there (and back).
    • Ten Rounds of Tyson was introduced at the F3 NOLA launch by Chung-Li.  We did 5 rounds that day I think.  To my knowledge this was the first time that the full 10 rounds were completed in NOLA
    • I was afraid that some pax might quit on me if I called out burpees for Round 10.  The Body Builders were well received.

    On a brisk and windy November 11th, at the lake front on the Northshore YHC was birthed into the world of F3 kicking, complaining, and crying. It wasn’t pretty for anyone involved. Hawg may have denied knowing YHC. Two years later, at the 610 Stomp YHC led 20 men in the remembrance of his birth into F3.

    YHC’s brain has wisely blacked out and refused to retain the memories of his first workout in F3 as he complained through the entire workout with fellow FNG bootsies. The only thing YHC can remember from that fateful day is lots of running alongside the lake with step-ups as the Q’s go to exercise in each stop (sadly there is no Backblast to commemorate the workout).

    The 610 Stomp recreated this workout by running a shortened version of the standard route with step ups thrown in (lots of step ups). Following the disclaimer, the Pax was told to run the standard route without leaving City Park, but this morning they were stop at every bench for 10 alternating step ups (one is one). Only 4 men are allowed per bench, so if the bench is full, they are to pass it by and run to the next bench.

    Each lap from the 610 Stomp start to the City Park entrance on New Carrollton and back has 40 benches. Each lap is aprox 1.5 miles.

    With not enough complaining for YHC’s plans, they set out. Everything worked out well for the first lap, but YHC needed to modify the number of step ups on lap 2, so all the Pax could finish. YHC estimates that each Pax member did 300-500 step ups while running 3 miles.

    Don’t forget the Christmas Party on December 9th and the Krazy Ivan on January 18th as we had a special guest of the Freedom Hammer this morning.

  • Is this Heaven? No, it’s Lafreniere Park.

    While perusing the Q list to see who would be leading the beatdowns this week of the AOs I most often attend, I happened to see my name listed. I thought this was odd because I had just Q’ed 2 last week and didn’t remember signing up. I then gazed up to see that I was Q for Popeye’s which is not my regular Wednesday AO. I’ve been out there a few times and enjoy the challenge of a virtual blank slate of opportunities to lead a PAX. I accepted the challenge of Q’ing an unfamiliar locale and brought 2 Lakeview guys with me. 8 PAX joined me at the shovelflag, brought to you courtesy of Fracsac, disclaimer was given, directions were asked by me to the exercise area near W. Napoleon, and off we went.

    Warm up:

    Mosey over to the parking lot directly next to exercise area where we circled up.

    • SSH x 20 IC
    • Windmills x 10 IC
    • Concrete grabbers x 15 IC
    • Arm circles fwd/rev x 10 each direction IC
    • Self love x 10 IC

    Thang #1:

    Tabata is always a tough routine to choose as the Q because you never know how many PAX will be there, odd numbers always make it interesting, and the AO site can make it interesting to select exercises. So naturally we had 9 men total. I was going to initially go solo but I was appropriately convinced to go with 3 groups of 3. I opted to have the groups perform 2 sets of 3 different exercises. (for a total of 6 sets per round). Rinse and repeat x 3 additional rounds with all different exercise combinations.

    • Round 1: Pull ups, 8-count absolution, box jumps/step ups
    • Round 2: Burpess, Al Gore, Jump the snake
    • Round 3: Merkins, Low plank, Rocky Balboas
    • Round 4: Box cutters, Freddy Mercurys, levels

    Thang #2:

    I figured most, if not all, of the PAX had not experienced my son’s previous suggestion for a “game.” So we proceeded to play the F3 version of Red Light/Green Light. As explained in previous backblasts all red light exercises will be static and all green light exercises will be dynamic. Exercises alternate between red light and green light. Timer for each exercise is controlled by randomity timer.

    Red Light exercises:

    • Al Gore
    • High plank
    • L side plank
    • R side plank
    • Low plank
    • Static lunge with L leg in front
    • Static lunge with R leg in front
    • Reverse plank
    • Static calf raise (heretofore renamed Tippy Toes)
    • Static leg hold (level)

    Green Light exercises:

    • Mountain climbers
    • LBCs
    • Merkins
    • Lateral lunges
    • High knees
    • L single leg wife pleasers
    • R single leg wife pleasers
    • Penguins
    • Crunchy frog
    • Freddy Mercury

    20 exercises total, randomity timer set between 15-45 sec. Average time of 30 sec per exercise should take about 10 minutes total for the routine. While toggling between apps on my phone while leading the Q it was only until I was on my way home that I accidentally skipped over one of the side planks and lateral lunges. Sorry guys.

    But it all worked out in the end because at 6:10 we moseyed back to the shovelflag and got back at exactly 6:15. See I knew what I was doing all along. Countoff, name-o-rama, announcements, intentions, sweaty ball of man. Can’t wait to come back to Popeye’s for future beatdowns and whoever put me on the list can do so in the future if you are looking for Q’s.

    Once again the Renaissance crew gathered in the gloom.

    T-claps to Heisenberg who first appeared as a small dot at the entrance to the park, having rucked for an hour before the meet. Our small but dedicated group circled up and got to it.

    WARM UP
    I’m calling this the “Tour Guide” – YHC led pax on a 15ish minute run through the scenic portion of City Park that F3 nation rarely visits. Kept the mosey strong with a halfway intermission of box jumps and inclined merkins. Ultimately made our way to practice track.

    THE MEAT
    An improvised four corners.
    First corner – All pax circle up, hold plank while each pax completes 10 merkins, counter clockwise, complete the circle. Two rounds.
    Run half lap of track (200 m) listen to pax debate the definition of a “corner” as you pass two.
    Second Corner – Again circle up. Again plank, again merkins @10, one round. Then on six for LBCs. 20 LBCs per pax member while all hold legs at 6in above ground or in LBC ready position. Whatever you do don’t let feet touch the ground. 2 rounds. Up for another half lap. Again, the “definition” of a “corner” sounds like a hot topic. Pass all the Army guys in their matching outfits (which were clean, unsweaty, and had no signs of workout) who were pointing and jealous of our F3 K9 pax member, DJ Diver, who had his vest and was blasting sweet tunes for all.
    Third Corner – Again circle up. Again plank, again merkins @ 10, one round. On six, one round 20 LBCs. Up to feet, next movement. 30 squats per pax while rest hold trees (Al Gore). Two rounds.

    Time became a factor and it is a poor Sunday Q who forgets our finishing burner… The one and only, Sunday Mornings.

    THE POTATOES
    Run/Mosey to back of NOMA. 5 sets OYO
    one set =
    Assume the people’s chair, do 10 air presses
    Down to merk position for 5 donkey kicks
    Then Balls to wall, do one hand stand press, or count to 10
    rinse/repeat

    Side note –

    As YHC takes more opportunities to Q I’ve noticed that the best compliment a Q can receive is grumblings and doubt from the peanut gallery. It means we’re getting somewhere, and the pax is getting what we all pay for – The Push. Have you ever complained when you’re working out on your own? Absolutely not. Because you just speak to management (yourself) and stop. The reward of F3 is we push and get pushed to a point we would not typically take ourselves. Getting comfortable being uncomfortable. That’s where the growth happens. Everyone of those complaints turn in to victories at coffeteria once it’s all over.

    I don’t know how I started coming to Sundays… It might have been Catfish. But I’ve got to tell you. They are now one of my favorites. When it seems there is absolutely no reason to keep a commitment, even to yourself, and every reason to let off the gas… It might be the most important moment to keep it.

  • Renaissance for the recovery – Focus on Form not Reps!

    Post Half Marathon & GoRuck

    3 Pax gathered on the morning after several Pax ran the Half Marathon and 3 Pax did the GoRuck Light.

    Catfish did both the Half Marathon & the GoRuck Light and wisely chose to hand off this morning’s Q.

    After welcoming Dax to his 1st Renaissance and congratulations were extolled upon Fracsac for his half marathon we moseyed to start our 1st loop of the City Park NOMA entrance and BLIMPS after each loop.

    Ran a loop and did one minute of Burpees

    Ran a loop and did one minute of Lunges

    Ran a loop and did one minute of Imperial Walkers

    Ran a loop and did one minute of Merkins

    Ran a loop and did one minute of alternating Peter Parker’s and Parker Peters

    Ran our final loop and did one minute of low slow squats

    We then moseyed to the back of NOMA and introduced Dax to a deconstructed Sunday Morning (Chair position with 10 air presses, 5 mile kicks, balls to the wall and one hand press) in honor of Gideon and finished with one minute of Sunday Mornings.

    We closed with count, name-o-Rama and COT mentioning F2 event on 11.08.19 thanks to El Wire and lifting up prayers of gratitude for F3, half marathon success and GoRuck completion.

    This humbled member was grateful for the day to focus on form and Saunder 3.0 miles as your Q.
