  • Hidden Messages – from Glitter Balls

I smashed my finger in the drawer last night getting my clothes ready for today’s beatdown so we were already off to a great start.

In the notes for this one I titled it “Gregorian Chant Music Mondays” as a deliberate feint – but it was still an eclectic playlist, although curated for a specific message:

    Tabata, 8 rounds x3 – 1:10 up, 0:25 recovery.

    Skullcrushers
    Overhead Press
    Curls
    Rows
    Lunge Twist
    Squats
    Block Merkins
    Flutter Kicks

    The Playlist:

Falling Away From Me – Korn
Old Town Road – Lil Nas X
… Ready For It? – Taylor Swift
Tonight, Tonight – The Smashing Pumpkins
You’re Welcome – Dwayne Johnson (Moana Soundtrack)

You Oughta Know – Alanis Morissette
Everybody Wants To Rule The World – Tears For Fears
    Anti-Hero – Taylor Swift
Remember the Name – Fort Minor
    Supermassive Black Hole – Muse

Only Girl (In The World) – Rihanna
Let Me Find Out Part 1 – 5th Ward Weebie
    Down – 311

Altogether the first letter of the titles is “FORTY YEARS OLD” – a day premature but it was fun making this real hit or miss playlist and getting it to fit the timeframe.

  • Ain’t Skeered

‘Twas my turn to Q The Foundry this Wednesday, but I was having some trouble thinking about what to do. So I did what any reasonable PAX member would do in this situation: I read a backblast from a workout that i liked, and pretty much copied it on Wednesday morning. Shout out to my man, High Rise, as he was the Q on Monday at The Chamber, and it’s his exercises that I used for most of the workout on Wednesday

    Warmup:

    • Side Straddle Hops – 15
    • Grass Grabbers – 15
    • Arm Circles – 8 forward, 8 backward
    • high knees – 15 cadence count
    • butt kicks – 15 cadence count
    • self love – 15 cadence count

    The Thang: Gross 1

    • Floyd Mayweathers – 12
    • Low Slow Squats – 12
    • Flutter Kicks – 12
    • Carolina Dry Docks – 12
    • Calf Raises – 12
    • Hello Dollies – 12
    • Right Side Lunges – 12
    • Box Cutters – 12
    • Diamond Merkins – 12
    • Left Side Lunges – 12
    • Nola Claps – 12

    The Next Thang:

    • Partner Up and then:
    • Partner 1 does a lap around Noma
    • Partner 2 does Rocky Balboas on Noma Steps
    • ROTATE
    • Partner 1 does a lap around Noma
    • Partner 2 does dying cockroaches
    • SWITCH
    • Partner 1 does a lap around Noma
    • Partner 2 does hand release merkins
    • SWITCH

    The Next Thang: Gross 2

    • left leg step ups on fountain – 12
    • derkins on fountain – 12
    • LBC’s – 12
    • Irkins on fountain – 12
    • Calf raises on fountain – 12
    • Box jumps on fountain – 12
    • Mountain climbers – 12
    • decline Floyd Mayweathers on fountain – 12

We ran out of time, so we weren’t able to finish all 12 exercises for the last Gross. After the DFFM’s (decline fountain Floyd Mayweathers), we mosey’d back to the flag for the COT. Also, i couldn’t think up a good title for the workout, so i just named it “Ain’t Skeered” because I saw one of those bumper stickers on a truck the other day, and they’re still timeless

  • You Better Have Glaucoma

Conditions: 79 Degrees, 90% Humidity, Heat Index of 83

Lots of good grass at Okwata and a fair amount of smoking this morning.

    Warmup

Mandatory mosey through Louisiana’s smallest registered body of water, the sidewalk puddle just east of the shovel flag. It was good to get the shoes wet from the start so that there would be no worries about anything that might come later. We circled the Mardis Gras Fountain (where are the lights Latoya?) with high knees, carioca two ways, but kicks, and bear crawls.

We then headed up the levee and proceeded west on the top of the levee. I almost ran over a local Shaman in Sukhasana. It would be helpful if all local Shaman wore blinking bicycle lights for safety.

After destroying that dude’s Chi we pointlessly gathered on the leeward side of the levee. I was hoping to find some well manicured grass, but there was none to be found. So we planked for the six and headed back over the levee.

    The Thang

11s on the levee. Burpees at the top Squat Jumps at the bottom. After you finish, run back up with anyone more than a lap behind you.

    10! – 10 merkins, 10 squats, 10 Sit-ups, 9 merkins, 9 squats,….1 merkin, 1 squat, 1 Sit-up

House of Pain – Three lines at the pull-up bars. Each man does Bernie Sanders (L-hang on pull up bar for as long as you can), 30 dips, then go to the back of the line and do BLIMPS until you get back to the pull up bar. We did 2 rounds.

Quadraphilia – 4 minutes up and down the levee always facing the lake #CrowdPleaser

    Mary – LBCs x 20, Flutter Kicks x 15

    COT

Announcements: Extra Summer Series at Lafreniere. Anyone want to lead? 5-year Convergence 10/12 – Start working on your buddies that have been AWOL. New Monday Workout at UNO – Post this coming Monday.

Prayers: Spouse facing surgery, Friends and Relatives with cancer, Praise for new grandchildren, prayers for those that have recently lost loved ones.

    • Great to be back at Okwata. My odd race preparations have derailed my Okwata attendance over the past year, but it is still one of my favorite AOs. Glad Mahatma asked me to fill in for him.
    • Speaking of odd running habits, the Half-Fast running club sauntered by while we were at the House of Pain and gave me a serious case of #FOMO. They were running way too fast. I’m not going to be able to keep up when I return. It’s like a couple of new kids showed up to school when you were absent and the next day you no longer have a seat at the lunch table.
    • I still believe you haven’t really done 11s until you’ve done them on the levee at Okwata with burpees. Are you diggin’ me Uptown? River < Lake.
    • Usually time flies when you are having fun, but this seemed like an extra long 45 minutes. May have been the trip to the flag at the 15 minute mark that did a number on my cognitive functioning.
    • According to MapMyRun this workout was 3.8% more intense than my Popeye’s Q last week. #Acceleration
    • Mumblechatter award of the day goes to……JV the all-time champ. During Quadraphilia:
      • Me (in my Rah-Rah voice): C’mon men, you can do anything for four minutes!
      • JV: My wife would disagree.
    • T-claps to Room Service for leading us out with Flutter Kicks.
    • Happy Birthday Dad!
  • Brick-a-palooza

    Brick /brik/

Dictionary.com defines it as a small rectangular block typically made of fired or sun-dried clay, used in building.

YHC defines it as a small rectangular block to be used in workouts to accentuate the PAX experience

YHC loaded up the trunk of the car with 40 bricks. Thinking “Well, what if we have more PAX?”, he ran back to the shed and grabbed just a few more. At 06:15, 5 PAX were enjoying some light banter (welcome Lemon, from Birmingham!). No problem, plenty of bricks. 06:20 – a few more stragglers (an El Guapo sighting!). 06:25 – the Lakeview clown car arrives. Now we’re up to 16 PAX. YHC starting to get a bit nervous, but we should be ok.

But then the sight that is actually quite entertaining to behold… The long stream of headlights of the late-arriving PAX. ROAR (that must be Heisenberg in his tricked-out coupe). Whoosh (there is Triple Shift arriving hot in his tricked-out cycling gear). 06:30 and we have 25 PAX ready to go. Oh well, we will have to modify…

PAX instructed to go grab a pair bricks from the trunk. Some will be left empty handed, as YHC only had enough for 22. We will make do.

    The Warmup

Circle up on the Great Lawn. Drop your bricks. Mahatma kindly brings his two bricks to YHC, and joins Hawgcycle brickless in the circle.

    • Windmills – Slllloooooowwwww cadence x10
    • SSH x25.
    • YHC delivers his 2 bricks to the otherwise brickless Organ Grinder. You’re welcome.
    • Brick Arm Circles 10x each direction
    • Peter Parker x20

    The Thang – Part 1

Partner Up for Dora 1-2-3 (to be modified to Dora 1-1.5-2 to be modified to Dora 1-1.5-as-many-as-you-can-in-the-interest-of-time).

PAX 1 sprint back and forth across the lawn (with bricks). PAX 2 exercises (with bricks). Flapjack. Continue. Groups with only 1 set of Bricks – make do. Modify.

    • 100 Brick X-Fit Merkins.
    • 200 (became 150) Brick Dying Cockroaches
    • 300 (became 200 became whatever, just keep doing them) Brick Goblet Squats.

To much chirping from PAX named Gabriel*e, YHC kept adjusting the goal with an eye on the clock. At 06:50 – need to move on to the next workout station. But hydrate first!

    The Thang – Part 2

Mosey to the baseball field by the refinery for Burpee Brick Shuttle Run (BBSR, and yes – it’s in the Exicon.) Medulla didn’t like being in the sun, so we modified and moved to the shade. YHC is always thinking about the well being of the PAX.

Partner up again, then split up: PAX 1 on the 1st-base-line-extended. PAX 2 on the imaginary line about 25 yards away. All the bricks stay on the PAX 1 side.

    • PAX 1 planks and waits. And waits. Just keep planking and waiting.
    • PAX 2 does the work: sprint to the other side, get a brick, return and deposit said brick, sprint to get another brick, return and deposit said brick. Then 10x burpees.

Then PAX 2 hollers to PAX 1, and assumes the Plank and Wait position. PAX 1 then begins the same drill.

Repeat 3 or 4 times (YHC keeping an eye on the clock. We gots more things to do….)

    The Thang – Part 3

Refinery. YHC had a carefully organized 6 station set that balanced core/arm/leg. But with now 26 PAX (picking up another disciple of Jesus Juice along the way), groups of 3 made 9 PAX. Deposit all the bricks by the tree. Angie needed to be reminded forcefully, then pointed to the large tree just to his left.

Oh, but first lets run that nice family with their cute baby and dog out of the refinery. Sure, we could share. If you want to be surrounded by chirping, sweaty, smelly guys. Like Catfish.

So the 9 stations were far less organized, and not nearly as well staggered. Shrug. Please contact YHC for a refund of your workout fee if you are less than pleased with the workout.

Burpees x10 (timer), Merkins, Snake Jump/Box Jump, Pull Ups, Big Boy Sit Ups, Dips, Hanging Knee Lifts, 8 Count Body Builder, Floyd Mayweather (with bricks) and Merkins.

Made it through 1 cycle before the clock beckoned. Mosey back to the Great Lawn.

    The Thang – Closing Time

YHC said “Mosey to the Peristyle”. Hawgcycle said “But Zoomba is there”. So YHC had to try and audible, and was as unclear and confused as he usually is. The PAX (led by Screw Top, who appears to have left some bricks behind in the interest of promoting his own speed) reached the Great Lawn to discover that the Peristyle was, in fact, available. So YHC re-audibled (un-audibled?) and off to the Peristyle. King Kong seemed to think (incorrectly) that this entitled him to free coffee. Whatever.

Plank for the 6. Then 2 rounds of Wonder Bra: Assume People Chair against a pillar. Then in cadence (with bricks): Up/Down/Out/In. x20, shake the legs out. Then x15.

Close up with some Mary (LBC and Penguins). Mosey back to the flag and return the bricks to the trunk.

(And much to YHC’s surprise, PAX did a fantastic job of carefully arranging said bricks in their containers. Thank you!)

    Closing

Count-off (26!), Name-o-rama. Naming of the FNG (“Tinker” due to his interesting in tinkering with cars. YHC was not at his best for naming, so will not object if said FNG is subjected to a re-naming at his next appearance).

Lots of announcements, pay attention to your mail.

Several intentions, ask all of us to keep the intentions of your fellow PAX present in your own prayer time. Thank you Medulla for specifically calling out blessings for all fathers in our midst. Close with our prayer. Then off to Cafe Navarre for some great F2.

Thank you all for tolerating, and allowing me to be your Q.

  • F3 Quantum Physics

Eighteen PAX posted this Wednesday to get their F3 fix at The Foundry. Lots of usual pleasantries exchanged as well as some chirping from the peanut gallery as the troops assembled. Nothing fancy in store, just some old and new variations of the tried and true stuff that would hopefully have everyone leaving high as a kite.

Warmup – mosey down RM with some backpedaling and high knees to get the juices flowing. Peeled off into a field that according to Rudy was mowed, it was not, so we shifted over to some good grass for a COP including IW x20, WM x10, AC x20, LS Squat x20, Goofballs x25, Burpees x5 x5 x5. Then a mosey to….

Thang #1 – Foundry circuit that was sure to include the original theme of The Foundry workout, improving on pullups. So we broke up into six stations, alternating upper body and lower body, with the following exercises: Pullups, Squats, Body Rows, Burpees x8 (timer), Bench Dips, Big Boy Situps. Two rounds then…

Thang #2 – After a mosey to the backside of the track, we made our way to the open rubberized area that has seen many a F3 sweatdrops. We lined up by age and split in half, old vs young to see if millineal-ish PAX have what it takes to overtake the more experienced and seasoned PAX. This was a competitive circuit but note the scoring system was far from perfect, due to YHC’s quick and possibly vague instructions.
Round One – Bear Crawls in one min (line to line):  Old Bucks 89, Young Bucks 60 (numbers may be skewed due to YHC’s quick explanation). Crossfit Merkins in one min: Young Bucks 261, Old Bucks 240. Backpedal/Sprint Relay: Youngs Bucks edged out the Old Bucks.

Next we did a little test to see if time spent in F3 has a direct correlation to superior speed and strength so we split into two groups, those who have been in F3 more than a year and those less than a year.
Round Two – Bear Crawls in one min (line to line):  F3 Veterans 94, F3 Rookies 60 (numbers skewed?…each way was one).  Crossfit Merkins in one min:  F3 Veterans 207 (w/one man down), F3 Rookies 192. Backpedal/Sprint Relay:  F3 Veterans edged out the F3 Rookies in a photo finish.

Was hoping to do a third round based on height to answer the age old question, does size really matter?

It was hard to base an outcome on this and it was mentioned we may have to do this again in the future with more time and a tweaked scoring system.

Back to the flag for a COT to cap off a another fine morning in the gloom.

    Moleskin/Observations:

    1. Working in pullups in large groups is taking more creativity as the PAX grows….which seems like a good problem to have.
    2. When we lined up by age, it was good to see a healthy mix.
    3. When we lined up by time spent in F3, it was cool to see lots of newer guys, all of which seem to have a gung-ho level that meets or exceeds that of the veterans.

Thanks for the opportunity to lead and try a few new things.

  • Lake Pontchatrain like a champion

It’s always nice to start the day off with a beatdown on the lakefront. So i issued the disclaimer & we mosey’d to the corner of canal / lakeshore drive to warm up

    WARM UP

    • Side straddle hop – 15 in cadence
    • Mountain climbers – 15 in cadence
    • Arm circles – 10 forward, 10 backwards
    • Concrete grabbers – 15 in cadence

Next we mosey’d to the concrete planters along the lakefront and we did 11’s with derkins & dips. We started with one dip and 10 derkins, and then worked our way down to 10 dips and 1 derkin. Screw Top & Mahatma were leading the charge.

Once the 11’s were completed, we mosey’d back to the corner of canal / lakeshore drive and did 2 laps of the following:

    • Run backwards up the concrete part of the levee
    • sprint across the center
    • run down the other side of the concrete levee
    • then when you reached the starting point, you would then do 25 LBC’s

Next we mosey’d across the street by the lake. We partnered up and then we did 3 sets of sprints:

    • Sprint 1 – sprint to the first light pole and back (about 20 yards) while the other partner planks and waits. When partner one gets back, partner two then sprints to the first light pole & back while partner one planks and waits
    • Sprint 2 – sprint to the second light pole and back (about 40 yards) using same plank & wait technique as first sprint
    • Sprint 3 – sprint to the third light pole and back (about 60 yards) using the same plank and wait technique as the previous 2 sprints

After the sprints were done, we mosey’d back to the flag for the count-off, name-o-rama, announcements, intentions & prayer. Thanks, as always, for the opportunity to lead, fellas. I enjoy it more each time!

  • 17 – A Shoutout to War Eagle

Why is 17 a shoutout to War Eagle? Because that’s as high as most people from Alabama can count… Okay, had to get one Bama joke out there. It’s actually the amount of National Championships their football team claims (infinite asterisks by that number of course). But still, on a day when our boy was dealing with some issues far more serious than anything even related to football rooting interests, it seemed appropriate to let him know we were thinking of him.

Of course, this plan would have been better executed had Ya Mom’n Dem and I shown up on time. Employing perhaps the most tortured logistics one could imagine, YHC and YMnD first made a wrong turn, then after retrieving 2 cinder blocks from the pile by the field, made a lap around the park instead of just backing up to the baby foundry. So a 2-minute job took 10 and we pulled up as the PAX were running toward the track. Luckily Frac got the warmup started and we were able to jump right in.

    • SSHx31
    • IWx17
    • Peter Parkerx17
    • Parker Peterx17
    • Arm Circlesx17 (10 forward, 7 backward)

    Workout

When YHC volunteered the clown car to take this one, he made it clear that either one of them should take it, or it was going to be a tabata and jump ropes day. And so it was. 8 stations

    • jumping rope
    • curl and press cinder blocks
    • sweat angels
    • pull-ups
    • dips
    • Angle grinders
    • burpees
    • Jump Squats ( real ones, 180 degree turn, drop down as you land and back up)

    Tunes:

    • Round 1: Calm Like a Bomb (Rage Against the Machine)
    • Round 2: Stronger (Kanye)
    • Round 3: Welcome to the Jungle
    • Round 4: This is how we do it (where I’m From) (Big Tymers)
    • Round 5: Born to Run (Bruce Springsteen)

Little help from Tool on selecting tracks, and I tried to offer options for the #respects and the #hates.

Quick Mosey to the Neutral Ground for Choose your Own Adventure Mary. Everyone led an exercise. The point, possibly corny, was that when we work together, we can all take a little of the load off someone’s shoulders and offer a bit of help to those who need it. War Eagle has much bigger concerns than worrying about who is taking his Q, so we’ll all share the load a little. That’s kinda what we do here at F3.

COT, Prayers for Jonathan Serigne, War Eaglet, War Eagle’s family, and everyone else dealing with health issues. Reminder to appreciate our health and reach out to those who are less lucky. I’m lucky to be a part of this group. – Kuch

  • Mediocrity loves comfort

On this beautiful day 35 years ago I was born, what better way to celebrate my birthday than with my fellow PAX for a beat down. The clock stuck 5:30am, I proceed with the disclaimer which included a quote that really got me thinking the previous night “Mediocrity loves comfort”.

We started our traditional mosey to the field near the cinder blocks for a little Warm-up; within 30 seconds I heard “stop stop stop” I turned around and Shuffles was on the ground. Luckily we had Dr. Walleye with us this morning which he diagnosed him with a sprain instead of a break on the ankle. Shuffles hobbled back to the flag while we headed towards the field again. Warm-up included

    – SSH X 15 IC
    – Hill Billies X 15 IC
    – Self Love X 10 IC

    The Thang:

Since the Danger Zone has cut into my rock city workouts I decided we would play with cinder blocks for the day. Going along with my quote the PAX were asked to get out of their comfort zone and do 5 extra reps of each exercise OYO after the cadence ended.

    – Curls X 15 IC
    – Shoulder Presses X 15 IC
    – Bus Driver X 15 IC
    – Flutter Kicks X 15 IC
    – Decline Merkins X 15 IC
    – Curls X 15 IC
    – Shoulder Presses X 15 IC
    – Kuch and Tool assisted with some exercises I forgot the name of
    – Decline Merkins X 15 IC
    – Bus Driver X 15 IC
    – others that I can not remember

Once we completed our reps Dirty Dell thought it would be a swell idea to lunge walk back to drop our cinder blocks off so we did.

    Next Up:
Run to NOMA where we partnered up. One partner sat on the wall and threw air punches while the other partner did 20 shoulder taps 2 = 1. At 6:10 with our shoulders on fire we headed back to the flag just in time for 6:15.

We completed the COT, Intentions, and gave thanks to be able to get up and exercise this morning. Pleasure to Q – great way to start 35 off.

  • Party at Okwata

There was excitement oozing from GroupMe yesterday in anticipation of the party at Okwata. Bones was trying to draw the uptown crowd in. The lakeview clown car(s) all showed up! 16 Pax joined YHC on the lakefront to celebrate the day a legend was born. Brief disclaimer, then a mosey around the mardi gras fountain with butt kicks, high knees, and carioca.

Circle up on the grassy area for a warmup.

SSH IC x 49 – Hokie Pokie figured it out……
    Abe Vigodas IC x 10
    Arm Circles IC x 20
    Grass Grabbers IC x 15
    Peter parker IC x 20
    Mountain Climbers IC x 20
    Parker Peter IC x 20

    Party favor 1

Mosey to the top of the levee for a disperse Indian Run. Last pax runs to the front and yells disperse and an exercise. Pax disperse either side of the levee, complete 3 of the exercise, and run back up the levee back in formation. YHC called it a little over half way through as time was a concern. Regular Indian run to a clear spot for:

Catalina Wine Mixers IC x 10 (Crowd pleaser)
Disperse Indian Run is a challenge with 17 Pax. But no complaints here!

    Party favor 2

Mosey back to a drier area for a little Shock and Awe (Happy Birthday to Me!)
    SSH IC x 6
    10 Burpees OYO
    SSH IC x 6
    9 Burpees OYO
    SSH IC x 6
    8 Burpees OYO
    ……..
    ……..
    SSH IC x 6
    2 Burpees OYO
    SSH IC x 6
10 Burpees OYO (cause we don’t do 1 Burpee)
Nobody commented on the odd 6 SSH. YHC let an extra slide by the first time, but there was no chance of letting anyone actually know. So 6 SSH’s it was throughout…….

    Mary
    Tin Snips IC x 15
    Flutter Kicks IC x 20

    Party favor 3

Mosey back to the levee for :
Quadraphilia with 5 burpees at the top of the levee each time up. Completed approximately 5 minutes of this horrible evolution before time was up

Mosey back to the virtual shovel flag for countoff, name-o-rama, announcements, intentions, and closed out with a prayer to the Sky Q.
